Pre-season is back, and most club players will get it wrong the same two ways they always do.
The first group turns up unfit — no running in the legs, no base — and spends the first fortnight blowing out of it and picking up soft-tissue niggles. The second group turns up and walks straight into full contact with a body that hasn't hit anything in months. Both problems have the same root cause: no structure. A few brutal, random sessions strung together is not a plan, and the hardest session is almost never the most useful one.
Here's how to actually prepare — the way we'd sequence it at professional level, scaled to a club player's reality. And everything below is grounded in the sports-science research, not gym-floor folklore — I've listed the key studies at the end.
What pre-season is actually for
Pre-season isn't about surviving the toughest bleep test your coach can dream up. It's about arriving at round one fit enough to last 80 minutes, strong enough to handle contact, and — crucially — still in one piece.
This is where the evidence flips a common assumption on its head. There's a stubborn belief that "more training = more injuries," but the research shows the opposite when it's done right: athletes who build a solid base of training and well-developed physical qualities are actually at lower risk of injury, while those who do too little and then spike their training suddenly are at higher risk (Gabbett, 2016). In other words, being underprepared is the dangerous option. Pre-season is where you earn that protection — you build the tank, so the season doesn't empty you.
The three things you need to build
1. Fitness
Rugby is repeated efforts — sprint, stop, get up, do it again — sitting on top of an aerobic base. You need both. Build the aerobic base first (steady running, longer intervals) so you can recover between efforts, then layer in repeat-sprint and game-speed work as you get closer to matches. The mistake is going straight to flat-out running with no base underneath it — that's how you gas early and strain something.
2. Strength and power
If you do one thing this pre-season, do this. Strength is what makes you hard to move in the tackle, quick off the mark, and — the part players skip — resilient in contact.
This isn't opinion. A large meta-analysis found that strength training reduced sports injuries substantially, with a clear dose-response relationship — broadly, the more consistent strength work athletes did, the greater the protective effect (Lauersen et al., 2018). Stronger athletes get hurt less. Two short strength sessions a week to build and hold your strength will do more for your season than another punishing running session.
3. Collision readiness
You cannot go from zero contact to full contact safely. Your body needs progressive exposure — build the strength base first (see above), then reintroduce contact in stages: technique and body position, then controlled contact, then live. Most early-season contact injuries happen to bodies that haven't been prepared for the collision they're suddenly asked to absorb.
How to structure it — two scenarios
Not everyone has the same runway. Here's how to approach both.
If you've got 6–8 weeks (a full pre-season)
You've got time to do it properly, in phases:
- Weeks 1–2 — Rebuild the base. Steady aerobic running, reintroduce strength work, movement quality. Resist the urge to smash it. This is the base that protects you later.
- Weeks 3–5 — Build capacity. Increase running intensity toward game speed, keep strength progressing, and start reintroducing contact — technique first, then controlled.
- Weeks 6–8 — Sharpen. Repeat-sprint and game-speed conditioning, maintain strength, and progress to full contact and match play. You want to arrive at round one fresh and firing, not fried.
If you've only got 3–4 weeks (or you're already back)
You can't do everything, so you prioritise the things that keep you on the pitch:
- Protect against injury first. Ramp your running load gradually. Sudden spikes in training load are consistently linked with higher injury risk — this holds in professional rugby specifically, not just in theory (Cross et al., 2016). Doing all your volume in week one is the single fastest route to a hamstring or calf strain.
- Get match-fit enough, not perfectly fit. A few well-placed conditioning sessions beat a heroic one.
- Respect the contact. Even short on time, do not skip the progressive build to full contact. Technique and controlled exposure first, live last.
- Keep one or two short strength sessions in — it's your best insurance against contact injury (Lauersen et al., 2018).
Short runway is about the minimum effective dose done in the right order, not cramming a full pre-season into three weeks.
A note on "load monitoring"
You'll hear a lot about tracking training load and magic ratios. It's worth being honest here: when researchers looked at this across nearly 700 professional rugby players and over 1,700 injuries, the relationship between load-tracking numbers and injury turned out to be inconsistent — there's no single formula that reliably predicts who'll get hurt (West et al., 2021). So don't get lost chasing a number. The principle is what matters and is well supported: build a base, avoid sudden spikes, and progress sensibly. You don't need a spreadsheet to do that — you need a plan.
The contact question, specifically
This is the one club players most often get wrong, so it's worth its own line: strength before contact, technique before intensity, controlled before live. If the first real collision your body feels all summer is a full-speed hit in a pre-season game, you're rolling the dice. Build the base, then expose yourself to contact in stages. It's not soft — it's how professional squads do it, precisely because it keeps players available.
Common mistakes to avoid
- Random "beast" sessions with no plan. Tiredness isn't the goal. Progress is.
- All your running in week one. The spike, not the volume, is what tends to hurt you (Gabbett, 2016).
- Skipping strength. It's one of the most evidence-backed things you can do to stay injury-free — not optional (Lauersen et al., 2018).
- Peaking in pre-season. If you're in the best shape of your life in July, you've mistimed it. You want that for the season.
A simple weekly shape
For a club player in pre-season, a week might look like:
- 2 conditioning sessions (one base/aerobic, one higher-intensity or repeat-sprint as you progress)
- 2 short strength sessions (kept away from your hardest running days)
- Club/contact sessions as they come, with contact progressed gradually
- Recovery built in — pre-season is where you build the tank, not empty it
The exact layout flexes around your club's schedule. The principle holds: the right things, in the right order, ramped sensibly.
The bottom line
Pre-season isn't won by whoever trains hardest in July. It's won by whoever turns up in September fit, strong, ready for contact, and uninjured. The research is clear that this comes from structure — building your base, progressing your running, holding your strength, and reintroducing contact in stages — not from a handful of savage sessions with no plan behind them.
Do it right and you'll start the season on the front foot while others are still blowing out of it or sitting in the physio queue.
